Rowing should be more about technique than a workout.
The main thing is to treat it like a deadlift movement so hinging is the priority.
To break it down do this as a warmup each time you’re on the rower.
45 seconds to a minute for each drill -
Arms only.
Arms and body.
Arms, body legs to halfway.
Arms body legs to full.
Keep your heels down and back flat.
